The reality of no time and no meal prep. 🙈
This is what my lunch looked like today. I really wanted a burger or pizza. But instead I made this. It’s lacking some vegetables, but it satiated my hunger with all the fats and it was delicious. I’m definitely missing meal prep and I need to get back on track. How about you? ❤️

Star number two ✌🏻: it’s about keeping you feeling FULL! Like, THE BEST KIND OF FULL. The type where you are not having to sheepishly let your belt out. That kind of full.

Sure. I will not lie to you (I never will 😇😉), at times it is tough at first. Your body is learning how to adapt to your new diet. It WILL crave the things you previously ate (trust me, @samsays_pt got me through my chocolate cravings. I thought they would never go away!)

The picture? 📸: I’m a day grazer and I like to have a hearty meal in the evenings. So for me, three meals and a healthy snack (not carrot sticks 😘) is too much. I combine my final two meals as this works for me. What works for you may be different, but work with whoever puts your meal plan together, and they are better equipped to make it work for you.

Developing a better relationship with food means changing the way we think about food! Instead of thinking of fast food as a convenient or good alternative when we’re in a pinch, think about how much time you’ll save if you stock your fridge up once or twice a week. In fact, you can even order food and produce online if don’t want to drive to the store.

And really when you think about it, getting in your car, driving to the nearest fast food place, sitting in line and waiting is longer than grabbing some fresh veggies and fruits for the fridge!
.
Need some more filling options? A medium boiled egg only takes 4 minutes and if you boil a bunch at the beginning of the week you’re freaking set! (I’m obsessed with my egg cooker from amazon - life saver)
.
Also items like a protein shake or a quality protein bar like @hempletenutrition are perfect when need an easy grab’n’go! So here’s to challenging the excuses we have because our health is absolutely worth it ❤️

Fast, easy and delicious Greek inspired dinner or lunch 😍 Because eating clean makes me feel good!

This dish is packed with veggies & the right amount of protein to keep you feeling full. I opted out of the feta cheese but you can totally add some in. I choose chicken thigh for the protein because they’re cheaper, delicious and totally worth a little bit of extra fat for all the flavor 😋 Full details:

What you need:
2 mini cucumbers
1 cup cherry tomatoes
1/4 red onion
1/2 cup chickpeas
1 tsp olive oil
1/4 lemon (or 1/2 lemon)
5 olives
1 chicken thigh (5oz)
Sea salt
Pepper.
.
What to do:
1 - Chop up the cucumber, tomatoes, and onion.
2 - Mix the veggies, chickpeas, olive oil, lemon juice, & sea salt in a bowl. Pour on a plate, top with the olives and set aside.
3 - Coat the chicken thigh with olive oil spray and seasoning of your choice (I like @fitflavorspices)
4 - Cook on a grill or stove top. (About 5-6 min on grill flip over and cook for another 3-5 min or until no longer pink on the inside).
5 - Add the cooked chicken to your salad mix and enjoy!

Believe it or not, I absolutely love potato fries 🥔 potatoes have multiple health benefits such as being high in fiber and vitamins!
.
The reason why potatoes get such a bad rep for health and weight loss, is mainly owing to the fact that they are often mixed with butter, deep fried or other factors that bump up the calorie content and strip it from its health benefits.
.
On the left we have deep fried French fries, which is high in fats, inflammatory oils and sodium! Not only that, but it bumps up the calorie content and makes them extremely caloric! 🙅‍♀️
.
On the right, we have freshly cut potatoes ( you can see by how uneven they are 😂). I usually leave the skin on because of it’s fiber boost ( but I used the peels for a potato skin salad instead 😜) ! I cut and freeze potatoes, and place it in the oven/ or air fryer on high until nice and crispy. If you like, you can drizzle a teaspoon or so of avocado oil over if you would like it to be extra crispy. I top mine with sea salt, some onion powder and chili flakes 🤗

There’s a difference between a treat meal & a cheat day! 💯 Here’s an illustration of how it definitely would not be the treat meal throwing you off but adopting a “f*ck it” mentality & turning it into a cheat day could definitely begin to derail your progress.

Things like having 2 slices of pizza, a cookie here or two or an occasional treat will not throw you off your goals 🍕 However, a whole day of junk food eating or a whole weekend adds up quick & can totally begin to slow down your hard work.

My tips for staying on track & not stressing over treat meals:
.
1 - Make sure to eat throughout the day even if you know you’re going to splurge on dinner: Going into a party or dinner starving is only going to make you lose complete control. .
2 - Save your treat meal for later in the day: Starting your day off on a bad foot will make it more likely for you to adopt a “f*ck it” mentality early on.

3 -  Enjoy what you want, not what people peer pressure you to eat: There will always be another holiday, birthday party, event you have to go to. You don’t have to splurge at everything but definitely enjoy the foods you want!

4 - Don’t feel guilty, beat yourself or think you haver to go on a juice cleanse even if you had a cheat day: Just get right back to your normal clean eating routine & be kind to yourself, we’re all human.

Vitamins A, D, and E (fat-soluble vitamins) are activated & absorbed best when eaten w/ fat. Olive oil is also a great option to pair with other sources of these vitamins (fish, greens, sweet potatoes, carrots, etc).

#IntermittentFasting (IF) is a meal timing strategy where you alternate between periods of “fasting” and periods of “non-fasting” throughout the day.

The most common form of IF is the 16:8 method, where your fasting periods total 16 hours.

💪🏽Occlusion or Blood Flow Resistance (BFR) Training  involves occluding circulation to the working muscle. This is done by wrapping a strap/cloth around the limb whilst performing the exercise. This occludes venous flow without really affecting arterial flow to the muscle, thus blood can enter the muscle but not leave (Loenneke et al., 2012)🔥

🏋🏻‍♀️BFR has been shown to increase hypertrophy and strength during low intensity exercise compared to normal training (Lowery et al., 2014). The exact mechanism for this increased hypertrophy isn't known. Wilson et al. (2013), showed that BFR doesn't increase muscle damage, hence why it's so useful in rehab (Hughes et al., 2017). So, the consensus is that it's superior due to increased metabolic stress (Loenneke et al., 2012) , which a driver of hypertrophy (Schoenfeld 2010)✅

👌It's recommended to use 20-30% 1RM for 20-25 reps with 30 seconds rest in between. Tightness should be a perceived 7/10. Keep the wraps tied though, as untying between sets reduces the metabolic stress negating BFR's benefits (Suga et al., 2010)🔥

That feeling when you have everything together and organized How does this impact your self care, in particular, your nutrition and exercise patterns? 
When you feel ON, you may find it effortless to get to the gym regularly, grocery shop for healthy foods, do some meal prep and eat those healthy foods on a consistent basis. You may also feel so good that its effortless to socialize, wear nicer clothes that show off your rocking gym body, take time to do your hair.

That ON feeling is AWESOME. 
Now, I have an assignment for you. Make a list of what it looks like for you to be ON.

Now, take a minute to explore what it looks like when you are OFF. Very much the opposite to that amazing ON feeling, these may be times where you isolate yourself, wear baggier clothes, and it takes much more effort to participate in healthy activities. Unfavorable foods start creeping in, and the couch becomes a more attractive place to be. 
Lets explore some behavior patterns for yourself. When you experience a stressful event, how does this impact your wellness behaviors? Do you suddenly find yourself turning to certain foods for comfort? 
It's not often that you hear someone say, I was really stressed, so I ate broccoli. Nope, at that point, we often turn to comfort foods and getting to the gym may feel like a chore. Be honest - what are those comfort foods? 👇

As an active OCR athlete, I know you want to protect your tissues so that you can remain injury free and train hard so you can achieve your racing goals. Did you know that the most abundant tissue in the body, which is also extremely important for anyone who works out, is none other than “connective” tissue?⁣

Basically, connective tissue is composed of collagen and elastic fibers (elastin), cartilage, other specialized cells, with a healthy dose of cushioning fluid too. You probably won’t be surprised to know that collagen and elastin are made of protein! This is why it’s so important for athletes to consume enough protein. It’s not just for “gains”. It’s to support the most abundant tissue in your body, so that you can remain injury free.⁣

Tissue health is important for everyone, and especially OCR athletes.  Eating a variety of nutrient-dense, minimally inflammatory foods is key.  Foods that contain enough high-quality protein, omega-3 fats, as well as plants that are rich in antioxidants and vitamin C.  And don’t forget to stay hydrated because your connective tissues and joints need enough fluid to cushion them.⁣

Because I keep getting asked so many questions about the keto diet lately and I wanted to share some of my research with you.

What is the keto diet?
.
Keto diets are high in fat, moderate in protein and low in carbs. Usually the macro range is about:
75-80% cals from fat
15-20% cals from protein
5-10% cals from carbs
.
The right protein & carbs for your keto diet depends on your response to them and overall activity levels.(for some people protein will kick them out of keto easily and others it won’t have quite the same effect).

How long does it take to get into keto? If your net carbs are optimal, it can take you 2-3 days but up to 7 days. If you’re new to keto, the best way to know for sure is to test your ketones. (May be an adjustment period of 2-3 weeks for the true effects to be felt)

What are some benefits of the keto diet?
High fat diet can help manage your appetite, reduce blood sugar & insulin levels with major improvements for type 2 diabetes, effectively treat metabolic syndrome, plus help you lose weight if you’re eating in a calorie deficit.

Other notes:
Make sure you’re still eating your veggies, hydrating & replenishing sodium/electrolytes, & keeping your processed foods minimal!

The keto diet may not be for everyone, especially if you’re already lean & very active, you might need those carbs to fuel your activity level.

⭐️Being optimistic means you understand all of those things are normal.

⭐️Anger, fear, sadness, worry, jealousy and insecurity are normal human emotions. You don’t pretend not to have them. You accept them...feel them...honestly address them.

⭐️Then you move on. Swiftly. Looking forwards, because what’s done is done and looking back does nothing for you or anyone you care about.

⭐️Being optimistic allows you to feel and accept everything that life throws at you... The good AND the bad, without allowing circumstances to prevent you from taking action.

⭐️Because optimism is not dependent on your current life situation. Optimism is dependent on your ability to focus on what you can actively do to positively impact your life and the lives of those around you.

⭐️There is always a way to do something positive. ALWAYS. It’s not a matter of if it’s possible, it’s a matter of if you’re willing to see it that way.
