1️⃣ Internal Rotation at 90/90 - Strengthens and trains the Subscapularis for controlling the end of the cocking phase and beginning of the acceleration. 
2️⃣ External Rotation by your side - Strengthens the Infraspinatus muscle primarily to help cock the arm back forcefully and then to decelerate the arm after the throw. 
3️⃣ External Rotation at 90/90 - Similar to at your side but helps to strengthen the Teres Minor as well as the Infraspinatus. 
4️⃣ Serratus Punch - Strengthens and trains the Serratus Anterior to help hold your scapula in place to create the strongest and most stable position for your shoulder. Hold the band in your armpit and reach your shoulder blades forward! •

We find that the Face Pull is a great way for youth and middle schools athletes to train upper body posterior strength while maintaining quality posture and tension throughout the entire movement. Without knowing it they are exploring scapular movement along the ribcage. •

OVERHEAD MEDICINE BALL THROWS

A variation we use for a variety of reasons.
➡️the tall kneeling position is a position we like to use for our newer untrained athletes, as it gives them a solid base and makes it easy to get into a proper position.
➡️it helps develop anterior chain power
➡️develops deacceleration strength in the scapular stabilizers and rotator cuff.
➡️puts the athlete in a good overhead position, and allows you to teach good core/rib position.
➡️for our athletes that are stuck in extension or scapular retraction, it can allow for thoracic flexion and scapular protraction as the ball is thrown, similar to that of throwing a baseball.

The side lying windmill is a great bang for your buck mobility exercise. I usually program these into a movement prep series prior to lifting. .
This exercise is a great way to use gravity to help you into your specific range of motion. Often times, athletes will try to force range of motion they may not have. Utilizing gravity will allow you to stay within your current ROM and not try to force yourself deeper. .
I like using a prop such as a foam roller to keep myself honest to not substitute ROM from my lower back. Keeping contact with the roller will provide feedback if I start to compensate.

Testing exit velocity is a great way to test raw power but when you test with a radar gun, you have to hit the ball directly into the gun.

This would equate to hitting a line drive at the pitchers feet. Not very relevant to being a good hitter.

One way I like to incorporate conditioning with mobility work at a lower intensity is by using mobility circuits. This is a great way to utilize training economy by not having a longer type of workout when an athlete is in-season. 
The key emphasis of this training cycle is ⏺ Thoracic Mobility (Bowler Squats)
⏺ Core Strength and Stability (Dead Bug variations & Bear Crawl variations)
⏺ Hamstring Flexibility (Straight Leg March variations & Bowler Squat
⏺ Hip Mobility (Groiners)
Because this athlete is throwing a bullpen tomorrow the goal was to keep his heart rate between 120-140 BPM’s so he wouldn’t get too fatigued but still get his work in.

Stop rushing through your warmup!!! This is by far the most common area I’ve seen butchered by baseball players on a consistent basis. Your warmup should not just be an opportunity to increase heart rate and body temperature, but also as an opportunity to work on perfecting movement patterns in a calm, controlled environment. 
In this example, I often see players rush through band work before throwing. Sure,when it’s time to perform the main exercises of the day- Plyo ball drills and high intent throws, etc.- we turn up the speed. But it’s first most important to ensure that we are training the scaps to be in proper position at all times to ensure shoulder health when we are throwing. The scaps should glide through full ranges of motion, “driving” the movement of the hand. Take your time to breathe between each rep and take about a 2 count on each rep. It’s an extra 5 minutes, it’ll make a world of difference in your long term health and performance!!!

Baseball and Softball players require thoracic extension and rotation as well as strong trunk stabilizers in order to transfer force from the lower half to the upper half. Many will substitute Lumbar Spine Rotation, which long term, may not be a good option.

To work a little more on stability and to make sure I am not substituting range of motion from my lower back, I have placed a foam roller between my glutes and my heels. Keeping contact allows me to have some feedback if I do lose connection to the roller. .
