Hannah’s Workout of the week! Give it a go! We continue to build fatigue resistance. #upyourwattz =============
WU: - 10/15 ez with 5 x 1 minute high cadence openers. ♨️♨️♨️♨️♨️♨️♨️♨️♨️ MS1: - 40-60 minute endurance cadence work. Ride for 40-60 minutes at 70-75% of threshold. Hold effort steady but alternate cadence as outlined below. - Cadence: 5 min @ 60-65 rpm, 5 min @ 70-75, 4 min @ 75-80 rpm finish with 5 min @ 85 plus rpm. Cycle this every 20 minute or 2-3x.
- finish off with a hard tempo effort. Target 30 minutes but go as long as 60. You want to nail 90-95% of threshold for this duration. Once you fade outside of range pull the plug and spin for remainder.

Fit first provides athletes confidence they are on the right bike. Rider’s worry about frame size but a bike sizing should address all aspects of your new N + 1.
Stem length, crank arms, saddle choice, bar width, short/long reach bars, endurance or road geometry. When you perform a fit first you are in control. You can also save $1000’s on wasted parts cost. ======================

For me, being a great coach & fitter is always top of mind. There are ZERO days it’s not on my mind. Some would say that’s not healthy. I would say it’s very healthy because it’s my passion. Part of being a professional is having the right tools. We use Retul not to tell us how to fit but to record data more effectively. What we do with information is the magic.
In this photo we are recording points on a bike post fitting. This information can be used to buy a new bike, ship your bike and ensure proper setup and/or duplicate fit on other bikes. If you travel and rent bikes having a set of fit numbers is invaluable.

Long tempo sets are key to laying down a solid foundation. “Long” is relative to each athletes fitness level. The first set should be a touch easier and progress intensity with each set. ====================
Another #protip is to start each set on the conservative side of range and progress to top end. Most start out too hard and fade off. Always finish 💪 stronger. ======================

The road to Ironman is paved with lots of sacrifices. Aeropro had 3 athletes complete their journey this past weekend. =============
Cheryl Landon completed her 6th Ironman. She is 6 for 6 which is an amazing accomplishment. She juggles a lot of balls to make this possible. Manages a business, starting a new business, charity work, family and her passion for IM. Her dedication is amazing! When your excuse is “I don’t have time” maybe think twice.
Craig Murray attempted IM in 2017 but had to pull the plug at the last minute due to injury. The weeks prior he pulled a muscle preparing for a Hurricane. His IM hopes ended but he decided to push on for 2018. Craig is a dad, husband and successful businessman with limited time. But, he wanted to become an Ironman. 2018 was a struggle but he defined the term Grinder and became an IRONMAN! =============
Last but not least is Jake! I have worked with him through road racing, time trial, half Ironman and NOW IRONMAN! Like the others he has a family and business that take up a lot of time. Jake wanted IRONMAN badly. In 2017 he signed up but injury and life got in the way. So, his Ironman entry fee became a donation. This year he stayed healthy and consistent. Last Saturday he did not only finish he dominated. Jake is now an IRONMAN!
Over the last 7 years Aeropro has worked with over 60 Ironman athletes. 100% have finished and several have gone on to complete multiple IM. We have learned a lot over the years, refined the process and love sharing the journey. ===========

Often people are hiring someone to provide workouts. Anyone can buy workouts online or buy a book. The key 🔑 is the process of the program. Taking athletes to places they can’t but themselves.
Often a weak foundation can be the leader factor to poor performance, discomfort and injury. If we do not have a stable platform everything on top will be 💩 💩.
For cyclist the way our foot/arch/lower leg interacts with/during the pedal stroke is 🔑 🔑. Often saddle discomfort, knee pain, back and hip pain can be tracked back to a poor foundation.
100% of the time we have people come in stating “I’ve been told I have a leg length discrepancy”. It’s actually very rare to have a true leg length difference. Does it happen? Yes. But, more often the issue(s) are functional. A tightness on one side that is causing a “shorter” vs “longer” side. OR one arch collapses more than the other? ======================
Stand barefoot in a relaxed position and have someone take a photo. Does one should seem higher? Is one hip higher versus other? Does one arm appear closer to the body? Do your arches collapse to the floor? ==============
Now take a photo from the front. Does your hip(s) internally rotate? Tibia (lower leg) externally rotate? =================
Chances are you need some corrections to the foundation. During a bike fit we address these areas. One advance AEROPRO has and our secret weapon of mass destruction is @bodyworkingbybecca @beccasfoley. I’ve learned a great deal from her and her father Ron Thompson. He is a pioneer in Rolfing and worked directly with Ida Rolf. What I have learned from both of them has allows me to up my fit game 100x. You learn a great deal from people who work on the body all the time. =================
So, bike fits are more than moving a saddle and checkout your stand over height. THIS IS WHY YOU CANT EYE BALL A FIT! STOP POSTING PHOTOS ASKING “how does my fit look.” How something looks does not mean it’s right or functional.

3 x 20 fatigue resistance(FR) builds on Ryder’s last two creations. Building fatigue resistance allows you to hold an effort longer. ============
When you crack on the group ride, is it 20,30,60 minutes? On a big climb and the legs give out? Ironman athletes you define fatigue resistance. Improve your FR improve your performance. ============
Yes, more watts or faster pace helps but we want to start with building FR before pushing up.
Rule #26 // Make your bike photogenic.
When photographing your bike, gussy her up properly for the camera. Some parameters are firm: valve stems at 6 o’clock. Cranks never at 90 or 180 degrees. Others are at your discretion, though the accepted practices include putting the chain on the big dog, and no bidons in the cages.
Rule #28 // Socks can be any damn colour you like.
White is old school cool. Black is cool too, but were given a bad image by a Texan whose were too long. If you feel you must go colored, make sure they damn well match your kit. Tip: DeFeet Wool-E-Ators rule.

Often we come across athletes who have been feed a line of BS. You’re on the wrong bike, X bike is “faster” than Y, your seats to X, etc...... All to often this advice comes from thin air or what has worked for THEM. =================
True professionals provide insight deeply rooted in fact & experience. When you live it everyday and it’s your PROFESSION there is a certain level of competency that follows. ============
Not all professionals are created equal but the market has a way of sorting that out. Those who are good will last and fakers will be found out. =============

This workout starts with building tempo fatigue in the legs. Directly after follow this up with 2 X 1 minute all out efforts. Empty the tank on each of these. #protip keep cadence high during 1 minute all outs.
Compare 1 minute power drop off between rounds. Repeat this workout and compare 1 minute power drop off. If you start to see a lower drop off % fatigue resistance is improving.
